There is a moment I think many women recognize. You stand up after sitting for a while, and your first few steps feel smaller than they used to. Your hips need a moment or your lower back feels tight. Your body has not done anything dramatic, yet it feels as though it needs to warm up before it can move freely again.

I started noticing this in my own body around menopause. My joints felt different, but my hips were the place that got my attention most. They felt tighter, less open, and less willing to move through the range I had always taken for granted.

That matters because our hips are involved in so much of life. Walking, climbing stairs, getting out of a car, bending, traveling, gardening, getting down to the floor, and standing back up again all ask something of the hips.

So when I practice hip mobility now, I am not doing it because I want to be extremely flexible. I am doing it because I want to stay free. I want my body to keep saying yes to life.

Why Is Hip Mobility So Important For Women Over 50?

Hip mobility is about more than feeling loose. It supports the way we move through everyday life.

We need our hips when we walk with a confident stride, climb stairs, step over something, balance on uneven ground, get down to the floor, stand up from a chair, turn, bend, and travel comfortably.

When the hips lose mobility, other parts of the body often try to compensate. The lower back may feel tight. The knees may feel more strain. Walking may become shorter and less confident. Balance can also feel less steady because the hips play such an important role in shifting weight and controlling movement.

Research on older adults shows that flexibility can decline with age, but appropriate flexibility training can still improve range of motion and support functional ability. A 2023 systematic review also found that even a single bout of stretching can create small improvements in range of motion, which is encouraging for those moments when we feel stiff and need to move gently.

So we are not stuck with stiffness. We can begin gently, and the body can begin to open.

The Best Hip Mobility Exercises For Women Over 50

The best hip mobility exercises are simple, gentle, and repeatable. We are not looking for extreme positions. We are looking for movements that help the hips feel more awake, more supported, and more available for daily life.

1. Standing hip circles

Stand tall and hold onto a chair or wall if you need support. Place your hands on your hips and slowly circle your pelvis as though you are drawing a small circle. Move one way, then the other.

This is a beautiful way to wake up the hip joints without forcing them. Keep the circle small at first, then gently increase the range if your body allows.

2. Supported knee lifts

Hold onto a chair. Slowly lift one knee toward your chest, then lower it with control. Repeat on the other side.

This helps the hip flexors, the muscles at the front of the hips, which can become tight or weak when we sit for long periods. Move slowly and stay tall through the spine.

3. Hip openers

Hold onto support. Lift one knee slightly, open it gently out to the side, then bring it back to centre and lower the foot. Imagine opening and closing a small gate.

This movement helps the hip rotate, which is so important for walking, turning, getting in and out of a car, and moving with ease.

4. Side-to-side weight shifts

Stand with your feet wider than hip-width apart. Slowly shift your weight to one side, bending that knee slightly, then shift to the other side.

This teaches the hips to move laterally. Real life does not only happen forward and backward. We step sideways, turn, recover balance, and move in different directions every day.

5. Seated figure-four stretch

Sit tall on a chair. Cross one ankle over the opposite thigh, keeping the foot flexed. Stay here if you already feel a stretch. If it feels comfortable, gently lean forward with a long spine.

This stretch can help the outer hip and glutes. Do not press the knee down or force the shape. Let the body open slowly.

6. Gentle hip flexor stretch

Stand in a split stance, with one foot forward and one foot back. Bend the front knee slightly and gently tuck the pelvis under until you feel a stretch through the front of the back hip.

Many of us feel tight in this area because we sit so much. Keep the movement small and controlled. This should feel like gentle length, not pressure in the lower back.

7. Seated or standing hip rotations

Sit on a chair or stand with support. Slowly rotate the thigh inward and outward, keeping the movement controlled and pain-free.

This is a wonderful reminder that the hip is designed to rotate, not just move forward and back.

How Often Should We Do Hip Mobility Exercises?

I love simple, realistic routines. We do not need to spend an hour stretching our hips every day. Sometimes five minutes is enough.

The American College of Sports Medicine recommends flexibility exercises for major muscle-tendon groups at least two to three days per week, with greater benefits when flexibility work is done more often. A 2025 expert paper on stretching also notes that stretching volume and consistency matter when the goal is improving flexibility over time.

For women over 50, I often think the best approach is little and often. A few hip circles in the morning. A seated figure-four stretch after sitting. A five-minute hip mobility routine before bed. These small moments tell the body, again and again, that movement is still available.

Consistency matters more than intensity.

Can Hip Mobility Help Lower Back Stiffness Too?

It can, especially when tight hips are contributing to the way your lower back feels.

The hips and lower back work together. When the hips do not move well, the lower back may take on more work than it should. A 2022 study in older adults with low back pain looked at combined hip exercise and passive stretching as an approach to improving symptoms and movement, which reflects how connected the hips and back can be.

Of course, not all back pain comes from the hips. If pain is severe, sharp, worsening, or travels down the leg, please speak with a healthcare professional. But if your lower back simply feels tight after sitting, gentle hip mobility may be a lovely place to begin.

How Do We Practice Safely?

The most important thing I always say is this: do not force your body to look like somebody else’s.

Go only as far as your body comfortably allows. Breathe. Hold the position. Be patient. If a stretch feels sharp, pinchy, painful, or wrong, stop and make the movement smaller.
